First, define the goal honestly
Emphasis is possible. Perfect isolation is not.
Your glutes, hamstrings, quadriceps, adductors, trunk, and smaller hip muscles cooperate during lower-body exercise. Changing the program can alter their relative training demands, but no stance or cue turns every non-glute muscle off.
A more realistic goal is to put more of your weekly work into hip extension and abduction while reducing knee-dominant sets. That usually means fewer squats, leg presses, lunges, and step-ups, but not necessarily none at all.

How to build the plan
Build the week around four types of movement.
Bridge
A hip thrust or glute bridge provides a stable, loadable hip-extension anchor.
Hinge
A Romanian deadlift or back extension trains hip extension in a different position with low quad demand.
Kickback
A cable or band kickback adds hip-extension work without another knee-dominant movement.
Abduction
A machine or band variation complements the main lifts; it does not replace them.

Know the tradeoff before adding the set.
These labels are broad categories, not laboratory measurements that apply to every body and technique. “Low thigh” does not mean the hamstrings and quadriceps are inactive.
Starter program
A two-day plan you can actually measure.
Train on two non-consecutive days. Begin conservatively, leave a small number of technically sound repetitions available, and keep the setup consistent long enough to judge progression.

Troubleshoot by symptom
Do not rebuild the program after one strange session.
Front thighs dominate
Audit squat, lunge, step-up, and leg-press sets. During thrusts, check whether the feet are too close and the knees keep traveling forward.
Open the quad auditHamstrings cramp
During bridges, bring the feet slightly closer and shorten the range. During hinges, remember that hamstring work is expected.
Troubleshoot bridgesGlutes are not progressing
Check whether the main exercises are becoming more demanding and whether food, sleep, and consistency support adaptation.
Run the progress auditBalance changes technique
Use support or choose stable exercises. Stability is a tool, not a test of whether an exercise counts.

Track training
Record exercise, load, repetitions, range, and meaningful technique changes.

Use the same tape landmarks, time of day, posture, and conditions every few weeks.
Change one lever
If thigh growth exceeds your preference, reduce mixed sets. If nothing progresses, increase challenge or review recovery.
Beyond the workout
Training is only one part of the growth system.
