Place the feet where the shins are close to vertical at the top, keep pressure through the whole foot, and lift only through a range you can control without arching. Feet too far away often increase hamstring effort; feet too close can increase knee movement and front-thigh effort.
Use foot distance as the first adjustment
Begin with the heels under or slightly in front of the knees. If the hamstrings cramp, move the feet a little closer. If the front thighs dominate and the knees move forward, try moving the feet slightly away.
Make small changes. Large foot movements can trade one problem for another, and the best position is the one that stays comfortable and repeatable under resistance.
Stop before the lower back becomes the movement
The bridge finishes when the hips have extended through the available range. Lifting higher by flaring the ribs or arching the lower back does not create additional useful hip extension.
Exhale gently, keep the ribcage from lifting aggressively, and compare the height of controlled repetitions rather than trying to touch an imaginary ceiling.
Add resistance without losing the setup
Place a dumbbell or padded weight securely across the hips. Start with a load you can stabilize using both hands and perform through the same range as the unweighted version.
When adding weight makes the feet slide or changes the range, improve the surface and setup before adding more. A band above the knees can add abduction demand but should not be used to disguise a bridge that is otherwise too easy.
When sensation is not the right scorecard
A bridge can be productive without an intense burn. Track resistance, repetitions, range, and control. Soreness and local sensation vary between people and from one session to another.
Sharp pain, numbness, or symptoms traveling down the leg require a different response from ordinary muscular fatigue. Stop and seek appropriate medical guidance.
