Bulgarian split squat

A demanding single-leg squat pattern that trains the glutes and thighs. A longer stance and controlled torso lean may change joint demands, but the quadriceps still work hard.

This exercise can be productive for glute growth, yet it is not the first choice for someone determined to minimize thigh stimulus. It makes more sense as a carefully dosed mixed exercise than as a supposedly isolated glute movement.

Set up the exercise

    Use a rear-foot support low enough to keep the position comfortable.

    Choose a stance that lets the front foot remain fully planted.

    Descend with the front knee tracking over the foot and the pelvis controlled.

    Drive through the front leg; the rear leg provides balance rather than propulsion.

Cues worth trying

A cue is worth keeping only if it improves your control or makes the setup more comfortable.

  • Stay connected to the whole front foot.
  • Use a modest forward torso angle without collapsing.
  • Keep the descent and turnaround controlled.

Common problems and how to fix them

Calling it quad-free

Treat it as a mixed glute-and-thigh movement and count those sets as work for both areas.

Rear bench too high

Use a lower support if the rear hip or lower back feels compressed.

Balance limits the set

Hold a rack lightly or choose a supported split squat so the target muscles can be trained.
