Return with about half the sets you think you can tolerate, familiar stable exercises, and several repetitions left in reserve. Add repetitions first, then load, then optional volume over four to six weeks. Previous training may help skills return, but it does not remove the need to rebuild tissue tolerance.
Weeks one and two: re-learn
Use two sets each of a bridge, hinge, supported single-leg movement, and abduction. Select loads that feel clearly submaximal and focus on consistent setup and range.
Expect coordination to improve quickly. Do not mistake that early return of skill for complete recovery of training capacity.
Weeks three and four: add challenge
Add repetitions until the top of the target range, then make a small load increase. Add a third set only to the main bridge or hinge if recovery is predictable.
Keep two non-consecutive sessions. More frequent training is optional later, not a requirement for a successful return.

Weeks five and six: choose the long-term plan
Review joint comfort, adherence, sleep, and lift progress. Continue the simple plan if it is working or transition to the full after-40 starter plan.
If symptoms worsen or daily function changes, pause the progression and seek assessment rather than repeatedly substituting exercises online.
