A well-planned plant-based diet can support muscle growth. Controlled studies show comparable adaptations when total protein and training are matched. The practical challenges are reaching enough calories and protein, using varied high-quality sources, and covering nutrients such as vitamin B12 that require deliberate planning.
Build meals around dense protein sources
Tofu, tempeh, seitan, lentils, beans, soy milk, edamame, textured vegetable protein, and protein powders can make targets practical. A plate dominated by low-protein vegetables may be nutritious but insufficient for a muscle-gain target.
Use enough total protein and energy
Plant foods vary in digestibility and amino-acid profile, so variety and an adequate total matter. High-protein vegan and omnivorous diets have produced similar muscle adaptations under controlled, matched conditions, but this does not mean every unplanned vegan diet is automatically adequate.
Cover micronutrients deliberately
Vitamin B12 must come from reliable fortified foods or supplementation on a vegan diet. Iron, calcium, iodine, vitamin D, omega-3 fats, and zinc may also deserve attention depending on food choices and health history.
Plant protein cannot build glutes.
Adequate, well-planned plant protein can support resistance-training adaptations; planning quality matters.
